Weekly Member Update September 8 – 12, 2026
Hey Fam!
We hope that everyone is doing OK after the storm and many without power or damaged trees, etc. It was definetly a stressful week!
Coach Sam made a comment in class the other day during all of this about “controlling what I can control;”.
This is such a good reminder that we can’t control much, but the things we can, that can allow to stay focused, to feel like we aren’t completely ‘losing it’ and to keep some familiarity in our life when things feel chaotic or disorganized.
This could mean that even when things are crazy we still…
– Make it to the gym for your regular workouts
– Still get up a the same time in the morning or go to bed at the same time
– Still go for that morning walk or evening walk
– Still make sure to pack your lunch the night before
They usually seem like small things, but by continuing to do those small, seemingly mundane things, it keeps us grounded, decreases our stress level, and does remind us that no matter what we can keep moving forward.
So, keep doing the small things, Fam, they truly make the biggest impact over time!

CLOSED for Labour Day!
Tuesday, September 8
Today we start with a focused skill focusing on L-Sit intervals. Try to create as much tension as possible through the trunk, press down through the hands, and choose a leg position you can hold without losing posture. Short, high-quality efforts are more useful than fighting through a collapsing position! On the Kip practice, maintain an active hang and practice a controlled hollow-to-arch rhythm.
*This is a two week wave so think of today as a starting point and then build on it next week. Your Coach will guide you the entire way!
Our workout is a repeatable aerobic interval session that combines running/rowing with strict upper-body pulling and posterior-chain endurance. You’ll start a new round every 5:00 for four total rounds. Aim to keep your effort controlled enough that your round times stay relatively consistent and you have meaningful recovery before the next interval begins!
Wednesday, September 9
Starting with a high-volume warm up to prepare the elbows, triceps, lats, and trunk for the Close Grip Pin Press. This is a cool bench press variation that supports strength in the ‘sticking point’ of your bench press – the position at which we are most likely to miss the lift. Let’s build some serious #gainz here, Team!
Our four-round strength-endurance workout combines upper-body pressing, unilateral lower-body work, and grip strength. Move with purpose between exercises, but prioritize quality over speed! Choose variations and loads that allow your movement to stay consistent through the final round.
Thursday, September 10
Our third and final week of our aerobic conditioning workout based on Joel Jamieson’s “rebound” protocol, similar set up as last week just different movements. The goal is to sandwich a moderately challenging mixed-modal effort between two aerobic pieces, using the final interval to bring your heart rate and breathing back under control.
Then, we’ll finish with our Deadlift work (week 3/3)!
Friday, September 11
Today we complete Hero Workout “Whitten”, Partner Style!
These workouts remind us to not just honour the particular person the workout is named after (see details below), but all First Responders and individuals who have given their life so we can live without fear, so that we know if we need help we have someone to call, as well, those that currently serve.
They remind us that even thought sometimes a workout sucks, or we want to quit, we get to workout. We get to see our Gym Family and Friends each week. We get to do this stuff – it’s pretty special!
Army Captain Dan Whitten, 28, of Grimes, Iowa, assigned to the 1st Battalion, 508th Parachute Infantry Regiment, 4th Brigade Combat Team, 82nd Airborne Division, based out of Fort Bragg, North Carolina, died February 2, 2010, when enemy forces in Zabul, Afghanistan, attacked his vehicle with an improvised explosive device. Whitten is survived by his wife, Starr Whitten, his mother, Jill Whitten, his father, Dan Whitten, and his sister, U.S. Army Captain Sarah Whitten.
